Assault bike mixed intervals (20 to 30 minutes long, depending on your warm up and cool down)
5-10 minutes of easy spin to warm up

Ladder progression - these should be hard but not all out. Push yourself on these if you're feeling good.
30 seconds on; rest 30 seconds
45 seconds on; rest 30 seconds
60 seconds on; rest 30 seconds
90 seconds on; rest 90 seconds

Builds- you're going to get progressively faster every 10 seconds of work, with the last 10 seconds being all out.
30 second build (e.g. 10 seconds @~50%, 10 seconds @~75%, 10 seconds @100%!!!)
